🥦 Women need about 25 grams of fibre a day and men need 38, and that's the number almost nobody can recite. Most Canadians get roughly half of it. The gap is worth closing: the research ties adequate fibre to 15 to 30 percent lower all-cause mortality.

Ask anyone at a gym how much protein they eat and you'll get a number. Sometimes to the decimal. A hundred and forty grams, they'll say, while tapping the app that tracks it.

Ask the same person how much fibre they ate yesterday and you'll get a pause, and then something like "...a normal amount?"

That's not a personal failing. Protein spent twenty years getting marketed into a number everyone knows. Fibre never got the campaign. It's the only part of your diet with this much evidence behind it and this little awareness around it, and the result is a nutrient where most of us are quietly, chronically short and have no idea.

So let's fix the number part right now.


Your Number.

Women: about 25 grams a day. Men: about 38 grams a day. Those are the Canadian dietary reference intakes for adults, and the Canadian Digestive Health Foundation uses the same figures. If you want the version from the biggest evidence review ever done on the topic, a landmark 2019 series in The Lancet landed on at least 25 to 29 grams a day, with signs that more is better.

One number. That's the whole homework. Women, 25. Men, 38.

What You're Actually Getting.

About half that. Canadian intake surveys consistently put average fibre consumption around 14 to 19 grams a day, which is why the Canadian Digestive Health Foundation's summary is blunt: most Canadians get about half the fibre they need.

Half is a strange place to live, because it's enough to feel fine. You won't notice a fibre gap the way you notice a skipped meal. It shows up as slower digestion, hungrier afternoons, and a gut microbiome running on rations, none of which announces itself as "this is a fibre problem."

Why the Gap Is Worth Closing.

This is where fibre stops being a digestion topic and becomes a longevity one.

That 2019 Lancet series pooled 185 observational studies and 58 clinical trials, nearly 40 years of research and about 135 million person-years of data, commissioned to settle the question properly. People who ate the most fibre had a 15 to 30 percent lower risk of all-cause and cardiovascular mortality than people who ate the least. Incidence of coronary heart disease, stroke, type 2 diabetes, and colorectal cancer ran 16 to 24 percent lower. Per thousand people, moving from low to high fibre translated to 13 fewer deaths and six fewer cases of heart disease.

There aren't many numbers in nutrition that hold up across 185 studies. This is one of them.

The Day That Feels Healthy.

Here's the trap: you can eat what looks like a genuinely healthy day and still miss badly. Count along (values are approximate, from standard Canadian food composition data):

Protein-forward, vegetable-inclusive, nothing processed, and it lands at half a woman's target and a third of a man's. Lettuce and cucumber are mostly water; rice and eggs and salmon bring essentially nothing. "Eating clean" and "eating fibre" are different projects, and that's the single most common surprise when people count for the first time.

Closing the Gap.

The good news: fibre comes in big, cheap increments once you know where it lives.

  • Half a cup of lentils: ~8g. The single most efficient fibre move in the grocery store.
  • A cup of raspberries: ~8g. The highest-fibre common fruit by a wide margin.
  • Two tablespoons of chia seeds: ~8g. Stir into anything.
  • A medium apple, skin on: ~4.5g. The skin is doing half the work.
  • Half an avocado: ~5g.
  • Half a cup of oats (dry): ~4g.
  • A cup of cooked broccoli: ~5g.
  • A quarter cup of almonds: ~4g.

Two swaps a day gets most women to 25. Men have the harder assignment, which is its own strange fact: the group with the highest target thinks fibre is for someone else. Thirty-eight grams doesn't happen by accident; it happens with lentils.

Two pieces of fine print. Ramp up over a couple of weeks, not overnight, and drink more water as you go; fibre without water is how you end up hating fibre. And spread it across the day rather than front-loading one heroic bran event. Your gut prefers a schedule. Start Counting. Briefly.

Nobody needs to track fibre forever, and this isn't an invitation to another app. Count for three days, the way you once counted protein until you could eyeball it. You'll learn two things fast: your baseline (probably 14 to 18) and which two foods can move it 10 grams (probably lentils and berries).
